Carbs for women get discussed like a moral question instead of a fuel question. Cut them at night. Fear the white ones. Earn them back with cardio. Almost none of this survives contact with the actual physiology, and the women it hurts most are the ones training hardest.

Carbs for Women: What They Actually Do

Carbohydrate gets stored as glycogen in your muscles and liver. That storage is small. Your body can hold maybe a day’s worth, while fat stores run into weeks, which is exactly why carbohydrate availability becomes the limiting factor in hard training and fat availability almost never does.

The intensity part is what most advice skips. At low intensity, fat covers most of the work. As intensity climbs toward and past your lactate threshold, carbohydrate takes over, because it produces energy faster than fat can. Translation for your training week: if you’re lifting heavy or doing intervals, you’re running on glycogen. If you’re walking the dog, you’re not.

Glucose also feeds your brain. Run availability low for long enough and it shows up as sessions that feel disproportionately hard, poor focus by mid-afternoon, and a shorter fuse than usual. Women read that as a discipline problem. It’s a fuel problem.

Which is why the real question about carbs for women isn’t whether to eat them. It’s how much, scaled to what you’re actually doing.

How Many Carbs for Women: The Actual Numbers

There are two different frames here, and mixing them is where confusion starts.

For the general population, the Acceptable Macronutrient Distribution Range puts carbohydrate at 45 to 65 percent of total energy. That’s a wide, deliberately loose band from the Institute of Medicine’s dietary reference intakes, and it’s the right frame if you’re not training with any real structure.

For training, the joint position stand from the American College of Sports Medicine, the Academy of Nutrition and Dietetics, and Dietitians of Canada scales intake to load:

  • Light activity (low intensity or skill work): 3–5 g per kg of bodyweight per day
  • Moderate (around an hour a day): 5–7 g/kg/day
  • High (1–3 hours a day, moderate to high intensity): 6–10 g/kg/day
  • Very high (over 4 to 5 hours a day): 8–12 g/kg/day

Now the important part, and I want to be blunt about it. Almost every article that reproduces this table quotes the top of it. Then a woman who lifts four hours a week reads that she needs 10 grams per kilo and concludes nutrition science is nonsense.

Those upper bands are endurance-athlete targets. They exist for people doing five-hour rides. If you train three to five times a week for an hour, you belong in the 3 to 7 range, and the bottom half of it on rest-heavy weeks. That’s the anchor. Everything above it is someone else’s sport. Do Women Need Fewer Carbs Than Men?

In total grams, usually yes, because most women carry less bodyweight and less muscle. Per kilogram of bodyweight, the guidance barely moves.

The finding everyone cites comes from Tarnopolsky’s work: during submaximal endurance exercise, women oxidize proportionally more fat and less carbohydrate than men, use less muscle glycogen, and produce less hepatic glucose. Estradiol is the proposed mechanism. That research is real and it’s decades old.

Here’s the half that gets left out. A 2021 meta-analysis of 35 studies separated sedentary and recreationally active participants from athletic ones. Men showed greater carbohydrate reliance in both groups. But the greater fat oxidation in women? Confirmed in the sedentary population, and not confirmed in the athletes.

That distinction matters more than the headline. Sex differences in fuel use are real and modest, and they’re clearest in untrained people. They do not add up to “women should eat fewer carbs,” and anyone using that study to sell you a low-carb protocol has read half of it.

Carb Quality: The Only Heuristic You Need

Forget good foods and bad foods. Quality here is a question of processing and what came along for the ride.

Oats, potatoes, beans, intact grains, and fruit arrive with fiber, water, and micronutrients attached. Refined versions have been stripped of most of that. Same molecule at the end, very different package, and the package is what changes how full you feel and how fast it hits your bloodstream. One note on glycemic index, since it comes up. It’s a weak individual tool. The same food produces meaningfully different responses in different people, and the number shifts depending on what you eat alongside it. Use it as trivia, not as a shopping list.

When to Eat Carbs

Before training, timing earns its keep on hard or long sessions, roughly the 60 to 90 minute mark and up, or anything with real intensity. For a 40-minute easy session, it’s noise. Practical version: a normal mixed meal two to three hours out, or a small carb-focused snack 30 to 60 minutes out if that’s the window you’ve got. After training, glycogen replenishment becomes urgent in exactly one situation: a second session within about eight hours. Two-a-day athletes need that window. A woman training once a day does not. Eat a normal meal with carbohydrate and protein in it within a few hours and you’re covered. No stopwatch.

Across the day, distribution matters far less than the total. And on rest days there’s no special protocol. Your carbs may drift down with lower output. They don’t have to.

Carbs and Your Menstrual Cycle

Some real physiology lives here, so let’s separate it from the protocol industry built on top of it.

What’s reasonably supported: resting muscle glycogen has been measured higher in the luteal phase than the follicular phase when dietary carbohydrate is standardized. In a study of 32 eumenorrheic active women running at steady state, carbohydrate utilization and oxidation came in lower during the luteal phase, with fat oxidation correspondingly higher. Effect sizes were small to moderate. The mechanism, per Oosthuyse and Bosch’s review in Sports Medicine, seems to run through the ratio between estrogen and progesterone rather than either hormone alone. Estrogen promotes glucose availability and uptake. Progesterone opposes it.

What is not supported: changing your carbohydrate intake materially by cycle phase. The evidence isn’t strong enough to justify a four-phase protocol, and meeting your daily needs appears sufficient regardless of where you are in your cycle.

Carbs for Women Over 40: Perimenopause and Menopause

Estrogen supports insulin sensitivity. As it declines, insulin sensitivity declines with it, and fat storage shifts toward the middle. Lovejoy’s 2008 work found that visceral fat increases with the menopause transition specifically, not simply with getting older. That’s worth sitting with, because most women in their forties have been told the change is their fault.

It isn’t. It’s hormonal, it’s documented, and it responds to what you do.

What changes practically is emphasis rather than amount. Carb quality and fiber matter more than they did at 28. Total intake still tracks your activity, same as always. And the single biggest lever on glucose disposal is muscle mass, which is the real reason resistance training belongs in a conversation about carbohydrate at all.

What Low-Carb Actually Costs Active Women

Low-carb eating works for some women, and it’s worth being honest about why. It’s an appetite and food-quality intervention. Cutting a whole macronutrient removes a lot of processed food and a lot of decisions. That’s a legitimate mechanism, just not a metabolic magic trick.

The cost shows up first in high-intensity work, because that work runs on glycogen. Your easy sessions may feel fine. Your intervals and your top sets will not.

And there’s a specific risk for this audience. A 2023 narrative review on female endurance athletes argues that low carbohydrate availability may contribute to low energy availability and may carry independent consequences for health and performance, while noting that insufficient carbohydrate intake is already common in female athletes. The authors are careful that the independent effect is under-researched, so I’ll be equally careful: this is a documented risk pathway, not a settled one. Given how many active women are already under-fuelling, it deserves your attention.

What low-carb does not do is fix your hormones. There’s no evidence base for that claim, and for women who train, the evidence points the other direction.

Carb Myths Worth Killing

Carbs after 6pm do not make you gain fat. Your body has no clock-based storage mechanism, and total intake over the day is what determines body composition. Plenty of women sleep better with carbohydrate in the evening meal, which makes the rule actively counterproductive.

Eating carbs does not cause insulin resistance in metabolically healthy people. Insulin rising after a carbohydrate meal is the system working correctly. That’s what it’s for. Insulin resistance develops through a multifactorial picture that involves adiposity, inactivity, genetics, sleep, and hormonal change, and it’s a medical diagnosis rather than a dietary consequence.

Low-carb is not a hormonal strategy. This one gets repeated with total confidence and has nothing behind it.

Fruit sugar is not equivalent to added sugar. Whole fruit delivers fructose alongside fiber, water, and a fair amount of chewing, in portions that make overconsumption genuinely difficult. The concern with added sugar is dose and delivery format, not the molecule in isolation.

And you don’t need to carb load before a workout. Carb loading is a competition protocol for endurance events over roughly 90 minutes. For an hour in the gym it does nothing except make you feel heavy. Worth noting that the one study done in women, six female cyclists in the follicular phase, found glycogen stores rose on the high-carb diet while time-trial performance showed no significant improvement. Six subjects is a small study. It’s also the best female-specific evidence we have, which tells you how thin the ground is under confident carb-loading advice aimed at women.

How to Figure Out Your Own Number

Start from your activity band. Light training weeks put you at 3 to 5 grams per kilo. Genuinely hard hour-plus sessions most days push you toward 5 to 7.

Then sanity-check it against your plate rather than an app. Roughly a quarter of the plate as carbohydrate at most meals, more on hard training days, less on rest days if you feel like it. Add healthy fats for women and a protein source and you’ve built the thing without doing arithmetic.

Adjust based on evidence your body gives you. Are your sessions holding up? Is your energy stable through the afternoon? Are you sleeping? Are you recovering between hard days? Those answers are more useful than any calculator.

If you want precision, track for two weeks to calibrate what a portion actually looks like, then stop. The point is building an eye for it, not logging forever.
